Targeted Stretches for Back Pain: Exercises to Improve Flexibility and Reduce Discomfort

Knee to Chest Stretch

  1. Lie down, facing up.
  2. Bend your knees and keep your feet on the floor.
  3. Bring one knee toward your chest, and hold it with both hands.
  4. Gently pull the knee toward your chest until you feel a stretch in the back of your thigh.
  5. Hold the stretch for 30 seconds, then repeat on the other leg.

Pigeon Pose

  1. Start on your hands and knees.
  2. Bring your right knee forward, placing your foot flat on the floor outside your right hand.
  3. Lean forward, resting your chest on your right thigh.
  4. Extend your left leg behind you, with your heel on the floor.
  5. Hold the pose for 30 seconds, then repeat on the other side.

Cat-Cow Stretch

  1. Start on your hands and knees, with your back flat.
  2. While inhaling, arch your back and look up toward the ceiling.
  3. While exhaling, round your back upward and tuck your chin downward.
  4. Repeat this movement 10 times.

Child’s Pose

  1. Start on your hands and knees.
  2. Bring your hips back toward your heels and rest your forehead on the floor.
  3. Stretch your arms out in front of you, with your palms facing down.
  4. Hold the pose for 30 seconds.

Reclined Butterfly Pose

  1. Lie down facing upward.
  2. Keep your knees bent and your feet flat.
  3. Bring the soles of your feet together and let your knees fall open to the sides.
  4. Hold the pose for 30 seconds.

Bird Dog Pose

  1. Start on all fours.
  2. Position your hands below your shoulders and your knees below your hips.
  3. Stretch your right arm and left leg, keeping them straight.
  4. Hold the pose for 5 seconds, then repeat on the other side.

Superman Pose

  1. Lie down facing the floor.
  2. Keep your arms stretched in front and your legs behind you.
  3. Raise your arms and legs off the floor, keeping your core engaged.
  4. Hold the pose for 5 seconds, then lower back down.

Plank

  1. Start in a push-up position.
  2. Keep your hands shoulder-width apart and your body in a straight line from your head to your heels.
  3. Hold the pose for 30 seconds.

Dead Bug Pose

  1. Lie down facing upward.
  2. Your knees must be bent, with your feet on the floor.
  3. Raise your arms straight up in the air and your legs straight up at the ceiling.
  4. Lower your right arm and left leg down, keeping them straight.
  5. Then, lower your left arm and right leg down.
  6. Repeat this movement 10 times.
